The way to do this is do a moderate warm up at about 10-12 reps. Then move into a heavy 5rep, then a heavier 3 rep. Your second or third lift should be your 1rm.
 

Endurance WOD
 
3+ Hours After Anaerobic Endurance Strength & Conditioning WOD or CrossFit Main Site WOD
Choose ONE of the Following sports:
Swim: 2×8 min, Rest 2 min Between intervals
Bike: 2×15 min, Rest 2 min Between intervals
Run: 2×12min, Rest 2 min Between intervals
C2: 2×8min, Rest 2 min Between intervals
Cover as much distance as possible in each of the 2 intervals.

Due to the nature of this workout we will be going off in heats of 4, please lend a hand counting some one’s reps cheering along and staying after your heat if you can.
 
WOD:
 
“Fight Gone Bad”

In this workout you move from each of five stations after a minute. This is a five-minute round from which a one-minute break is allowed before repeating. We’ve used this in 3 and 5 round versions. The stations are:

  1. Wall-ball: 20 pound ball, 10 ft target. (Reps)
  2. Sumo deadlift high-pull: 75 pounds (Reps)
  3. Box Jump: 20″ box (Reps)
  4. Push-press: 75 pounds (Reps)
  5. Row: calories (Calories)

The clock does not reset or stop between exercises. On call of “rotate,” the athlete/s must move to next station immediately for good score. One point is given for each rep, except on the rower where each calorie is one point.

Nick get up

This is Nick D.. He is on fire!!! Yesterday he managed to CRUSH 14 rounds of Cindy! That’s right! 14 rounds chest to floor push-ups, body weight squats butt to ball, and the best part was he did modified band pull-ups too!! His first try at Cindy was 3 months ago and he got 10 rounds doing ring rows. Also on Monday he did a 1 rep max PR Deadlift at 355!!! Be careful everyone nick D is on fire, if you come 5 ft of this guy you will get burned!!
